How to Reset Your Circadian Clock in 7 Days: The Complete Science-Backed Protocol

Abstract

This article presents a comprehensive seven-day protocol for circadian rhythm restoration, synthesising current chronobiology research with the Ayurvedic daily routine framework of Dinacharya. The biological mechanism of the circadian clock — the suprachiasmatic nucleus (SCN) of the hypothalamus and its entrainment by light, temperature, food timing, and social cues — is examined alongside the consequences of circadian disruption for metabolic health, mental health, sleep quality, and immune function. The seven-day protocol addresses five primary circadian zeitgebers (time-givers): morning bright light exposure (the strongest single circadian signal, with 10,000 lux outdoor morning light shown to advance the circadian phase and improve sleep quality within 3–5 days); meal timing (time-restricted eating aligned with daylight hours); temperature cycling (morning cold exposure and evening warmth reduction); exercise timing; and evening light restriction. The Ayurvedic Dinacharya — the prescribed daily routine of rising before sunrise, morning practices, meal timing, and evening wind-down — is documented as a 5,000-year-old circadian optimisation protocol whose mechanisms modern chronobiology is now confirming.
